Happy Friday! I wanted to thank everyone who took the time to fill in the online survey. I could see that a lot of thought and time was put into most of the responses and sincerely thank you all for your honesty.
The purpose of the survey was two-fold: 1) We wanted to get honest feedback from members on how they are feeling overall with all things gym related, and 2) we wanted to gauge potential reactions/interest in some things we have planned going forward.
Overall, the responses were much as we expected. There were some surprising tidbits (people hate air fresheners! who knew?) but mostly the responses we received were kind of expected. While the overwhelming majority of answers were positive, it was the negative ones/ suggestions that we were most interested in. We are constantly striving to be better and at the same time focus on things that are important to our members or bring value into their memberships and their life.
For instance, the constant struggle in the gym is facilities upgrades vs equipment. What should the priority be? At the end of the day, what brings more value to our members and makes them feel satisfied when they are here? These questions are important so that we know where to focus our efforts. Unfortunately almost half the respondents skipped this question, so we're still at square one lol. But what I'm trying to say is each question was intentional and gives us valuable insight even though it may not have seemed like it.
The most important question in our minds was #3; is this is a safe and judgement free zone? This has always been the most important to us at ShopGym. We have worked extremely hard to make this space a special environment and we fiercely protect it. We were SO happy to see that we scored 100% on this. That's not just our coaches who make it happen. Buy-in is required from every person who walks through that door, so we want to thank you for making people feel welcome and safe and committing to the principles in our mission statement.
Some of the classes / special interest clinics we've been looking to add are yoga, running clinics, and various informational nights (nutrition, supplements etc) as well as specialized periodized extra programming such as body sculpting. Again, we want to focus our energies on what people want and would attend, so those responses were helpful in shaping our direction. Our hope is to add some extras at no cost to members as well as others that would be offered outside of your regular membership.
Evening class times have been an issue. We know things have been moving around quite a bit lately and we apologize for that. We are hoping to get some consistency across the board for those classes going forward and will be contacting the regular and sometime evening attenders to get a bit more feedback on that. Because we juggle a few programs in the evening or have crossover classes, it can become a space issue. As well, the silvers class has moved to a monday/wednesday/friday schedule which has also disrupted things somewhat. We appreciate your patience as we work these things out. Again, feedback from you is invaluable.
We like a variety of social events, those will continue to happen!
There were a few comments about open gym and also a few regarding more time in class for special skills training. These two actually go hand in hand. I will use this to segue into an explanation of programming. This is a long read, so if it doesn't interest you to know what goes into it, feel free to leave here and many thanks for your time!
Programming: The method behind the (perceived) madness
Judging from some unrelated questions and comments, I got the impression that a lot of you don't a) understand our method of programming b) understand that there IS a method to our programming, and c) recognize bias training when it's happening. So I thought I would give everyone a very general overview of what goes into programming for the gym.
While what we do is constantly varied, that does not mean it is random. I don't have a hopper at home (much to David's dismay) that I spin every week and see what spits out. I follow a template for programming on a very basic level. This ensures that we hit up the three modalities and combinations (gymnastics, monostructural metabolic, and weights) evenly and our programming is well balanced (not specialized, be good at everything!) . Within this template, I need to make sure that the movements themselves are varied.
Taking all that into account, I next look at the year ahead (in fall) and ask myself a few questions:
1) What holes did I see in our programming last year? What needs the most attention?
2) What is our gym demographic? Has it changed?
3) What are the majority of goals written on the board related to?
These questions are important. #1 is the most important from a programming perspective; if we have holes in the programming and people are not seeing success, that falls on me. So I need to be very honest with what I see and try to figure out what combination of factors are inhibiting success for our members. Gymnastics is a very broad domain, there are so many different movements to choose from. It can be difficult to get as many reps at a certain movement as you may like sometimes because we program for the population as a whole. So we try to add skill movements that transfer to other movements. Why do we throw in so many single wall walks? or active/passive hangs? or hollow body holds? Because they all reinforce a movement pattern that we need to establish for your handstand push ups, push ups, pull ups, ring rows, inverted rows, plank holds, etc etc. There is a reason we include wall slides in the warm up, it sets your spine to neutral and reinforces that position when you are bench pressing or push pressing or jerking. The warm up is just as intentional as the workout, and we are trying to make you better at other movements without doing those movements. Highly skilled gymnastic work (think muscle ups or getting your first pull up) or olympic lifting does take reps to get results (that's why we have open gym), but if you put in the accessory work during class, it will come more quickly.
#2 is equally important. Our demographic has everything to do with how I program. Right now, our demographic is primarily concerned with general physical preparedness, or gpp. This means that they may show up every day or come once a week but most of the goals are the same: to be fitter, look better, feel better, and do life better. There may be variations on a theme, such as getting leaner or doing one or two competitions, but overall our members like to workout, have fun, and not take themselves too seriously. So if I program crazy intense workouts all of the time, people are going to get injured or stop coming. The other side of that however, is that there are obviously a wide variety of fitness levels in the gym. In every certification I have taken when the discussion turns to programming (no matter if it's weightlifting, gymnastics, or level 1 or 2) the question comes up about Rx+ and Rx and how to program for everyone from the firebreather to the newest newbie. The consistent response has always been this: You program for the top capabilities in your gym and scale from there. This way everyone is challenged. There are days where I put up the workout and I know that no one in the gym will Rx it. This is usually the case with HQ workouts/named workouts/hero workouts or other common benchmarks. That's not up there to make you feel bad about yourself, it's there as a goal and a guideline. If Rx weight is 185 lbs and the goal of the workout is to finish in 8 mins, a person can look at that weight and determine what scaled weight will help them achieve that time domain. The goal on the board is that you get the desired response to the workout on that day. So if you didn't sleep last night and #65 thrusters are going to do you in, then choose #45 instead. You don't need to explain yourself to anyone, it's YOUR workout. Then if you finish that workout in 8 minutes give or take, you know that you achieved what you were supposed to for that day. If you finished it in 3 minutes, well maybe you didn't push yourself like you could have, but you still worked intensely for those 3 minutes so good on you.
#3 tells me what people want to achieve. It's great to have a goal board up on the wall, but if people don't put stuff on there, how are we as coaches and myself as programmer going to know how to help you? If I see 15 out of 20 ppl want to get a pull up, I know how to program for the next cycle.
After my thought process outlined above, I make a yearly outline with what we want to happen. We bias program in our gym. This means that while we follow the template, we will bias or lean towards a certain way of training to achieve a specific goal. What this usually looks like is in fall, we strength bias, so programming involves a lot of lifting, a lot of the week. While the program we use varies, we always run at least two cycles of strength with deload in a year. After christmas, we gear up for the open so we start revving up the engine and start working on more muscular endurance and metcon-y type stuff so that when the open hits, you have retained the strength you built up over the fall but can still giver cardio-wise. After the open, we go to general programming. In spring we start the endurance (running) bias to prepare people for marathon and race season. This can be an 8 - 12 week bias depending on how people are feeling (if you didn't notice, we are in week 3 right now). Then June or July we bias again to gymnastics where you will see more isolated work to achieve a very specific movement (usually muscle ups/hspu/pull ups). We do accessory work to strengthen and also volume work for reps. Fall goes back to regular programming although sometimes we will do a month bias of endurance before the snow flies. And then it's back to square one!
Once that's done, I break out the monthly programming. In addition to everything above, I also have to look at whether I am hitting all of the time domains to keep intensity up (2 - 3 short, 1 - 2 medium, 1 long) and then mix up the number of movements within that (single modality like a 5k row, couplets, triplets, chipper) and make sure I hit all of those. I base our model on 5 days on, 2 days rest. Saturday is always chipper day and is treated as a bonus. More than one chipper per week can be detrimental to progress. Whatever you might think, more is not always better. You need to hit up ALL the time domains for the program as a whole to be effective.
And THEN I need to look at loads and make sure that over a month we are getting the prescribed amount of light weight days, medium weight days, and heavy days. Sometimes I will program a week of bias training (cleans anyone?) just to get people more reps at a highly skilled movement or to trash a body part. These all help keep the body guessing.
So if you look at all of that and then check out the blog every night before you hit the gym next day, hopefully you can see from the warm up and the way the class is designed what the goal is for that workout. We are very thorough on the blog to explain the movements and the warm up and what we want you to be thinking about while you are doing those movements. Your coach is there to help and guide you, but knowing what the group is trying to accomplish and being prepared will only make your experience better.
So that's it in a nutshell. Again, thank you for taking the time to do the survey and to read this. And I'm sorry to Mitch and Lynne, but we will not be moving the barbell clips. ;)

Happy Birthday to my Incredible Hulk
Ok, ok I know his name is the Manitoba Bear, but an argument could be made that my beastly husband could conceivably be the Incredible Hulk. I'll never tell.
But seriously, this guy...
What can I even say? The MB has been my partner in crime for over 20 years now. He is the most awesome person that I know. As everyone at the box knows, my guy is a beast. He never quits and is always game to throw down with anyone at any time. There aren't a lot of people who can keep up with him in the box, and he kicks my ass in there every single day (unless it's pistols and handstands, then he's my b*tch (love you babe)). In short, his work ethic is inspirational. But he is also the most humble, kind, and gentle guy around. He is the first person to offer encouragement to anyone still left on the floor or shout something motivational to someone just trying to get things done (usually me, dying in a corner). He gets inspired by everyone at the box who comes day in and day out to grind it out and get things done. Even if you may not be the strongest or fastest, it's the effort that counts to him (as he so often lets me know when I am disappointed with my performance).
This sweet man has encouraged me, supported me, talked me off the ledge, had my back, and been the world's greatest dad to my two girls (sorry to all the dads out there, but my guy is tops) for the past 22 years . I can truly say that I would not be the confident, strong woman I am today without him. He has ALWAYS given me his unwavering support to pretty much do whatever I wanted or be whatever I chose to and without him, I would not have accomplished a fraction of what I have today nor would I have ever had the courage to pursue this ShopGym gig full time. I love you babe, you mean everything to me. Happy birthday!
So in David's honour, I think this wod is fitting:
Warm Up:
Upper and lower body lift prep
WOD:
“The Incredible Hulk” -20 AMRAP- (115/75)
5 Deadlifts
5 Hang Cleans
5 Front Squats
5 Push Press
5 Back Squats

Happy Anniversary!
Three years.
A lot can happen in three years. Walls come down. Strength is gained. Friendships are made. Loved ones are lost. Respect is earned. Spirits are broken and repaired and broken and repaired. Babies are born. Babies grow up. Relationships grow. Trust is earned.
A lot happens. Life never stops and so we learn to go with the flow. We try to prepare as best we can so that when the storm happens, we can weather it. That looks different for each person, but the things that remain constant are perseverance and support. And I like to think that each one of our 2012 Originals feel that they have found that in our little ShopGym family.
Every single one of you means the world to us. We try to earn your trust and hope that we in turn instill in you the will to fight through whatever comes your way, in the box and in life. And to our original ShopGymmers, we extend a thank you; thank you for trusting us, encouraging us, teaching us, making us want to be better for you. Your faith and support has helped us grow our little family into something we are proud to be a part of and something special that we are fiercely protective of. Thank you for setting the bar high and for always believing in us. You guys are the glue and we love you!

Reflections on the Open
Just like the Open, the blackout is over!
Contrary to what some of you are thinking, the blackout was not solely due to cherry picking. In fact I would venture to say that the issue presented itself in less than 5% of wods that had been posted. I'm sure it was totally a coincidence that whenever running was posted, attendance dropped by half.
I LOVE YOU GUYS!
But seriously, there was a reason for the blackout and it was this:
For those that participated in their first Open this year, you probably experienced a range of emotions; fear, anxiety, depression (hello muscle ups), more anxiety, and general mental breakdownedness (it's a word!). The biggest barrier in the open in your own stupid brain. You agonize until thursday and then double agonize/strategize/visualize while trying to sleep and ALL of the next day at work. Then you freak a little bit or throw up a little bit (or pee a little bit) when that timer starts. And then you get to work. And you bite it off one piece at a time, and YOU DO IT! And most of the time (for me at least), your stupid brain is telling you all the reasons why you can't / shouldn't do it, never mind finish it. But when you do finish, and you sign that card, and you flip your brain (or the wall, or the rings...) the bird, you are UNBREAKABLE. That feeling carries forward into your next day/week/month. You will face tasks every day that seem insurmountable and scumbag brain will tell you that you can't and then you will say I CAN AND I WILL AND I DID! And THAT, ladies and gents, is what makes you stronger. And this game (and life) is all about the mental side.
SOOOOOO............for those that didn't get to experience this exquisite torture, we brought the blackout. Preparing you for the unknown and unknowable. Making you click that fricken bookmark 73 times after 6 pm thinking " maybe NOW it will be up" until, defeated, you head to bed and start scrolling through what could possibly be coming. Can we honestly be running a 5k EVERY SINGLE DAY THIS WEEK? And then you start making deals with yourself and think of every reason in the book why you might not make it the next day. And then you wake up, and you get up, and you show up, regardless of what's on the board. You have made a decision to be strong. And it's a good decision. And then it makes the next one easier, and the next, and so on until it's not a big deal anymore. Life throws you a curveball? Bring it. You're ready, because you know YOU CAN DO THIS!
So that my friends is what the blackout was about. You know we love you, you know we have your best interests at heart, and you ABSOLUTELY know that we do things like this for a reason, even if we can't/don't explain it to you at the time (because that's part of it too sometimes!). And in return, you continue to honour us with your trust and loyalty and that is worth everything to us. YOU GUYS ARE AMAZING!
Congrats on finishing the Open. I saw things every week that made me so fricken proud, and sorry to say it, but you guys totally raised the bar. And to anyone who missed the last friday night lights, Bob went tarps off and it was spectacular (GO BOB!!!!). Silvers: You got some big shoes to fill with Bob and Debbie trailblazing the way this year. BIG SHOES.

The Manitoba Bear
So there's this guy I know, some of you refer to him as the "Manitoba Bear", "Beast", "Sabin", I refer to him as David, simply because to me he is our modern day David and Goliath. I have know David for a very long time and have seen him battle Goliath a few times, undeserving he's been to hell and back more than once, but you see, the thing about our "Manitoba Bear" is although he has come out on the other side beaten and bruised, he's always been victorious and stood on the podium!
Today I celebrate him! Plain and simple. I truly don't know where I'd be without his encouragement, his bear hugs (which are the BEST THING IN THE WORLD) and just his calming presence. He is an amazing father, husband and best friend to my sister and for that he will always have my respect and love.
Consider yourself extremely blessed if you are a part of his life because people like him are truly one in a million!
Happy birthday my friend! Love you dearly! xoxo

Happy Anniversary to the Newbies!
Two years ago to the day, ShopGym a.k.a. CrossFit Niverville, ran our first official Intro Class. I can remember at the time how nervous all of us coaches were. Would we do our clients justice? Would we be able to convey our love and passion for the sport of CrossFit in just 8 sessions? Did we know what the hell we were doing? I can only imagine what those eight people were thinking as they walked through our door that day.
We thought it only fitting that we pay a little tribute to six of those eight wide eyed, shaking individuals as a token of our immense gratitude for sticking with us through all the growing pains with such grace and support. We will be forever in your debt for the kindness that you've shown us.
Miss Irene: Your presence in the box is irreplaceable. You are constantly striving to be a better athlete and never quit when it comes to perfecting your technique. Your kind heart is my absolute favorite thing about you. So many times when we needed someone, you were there to lend a hand or offer an encouraging word. Thank you my dear friend!
Miss Robyne: Determination is your middle name! Never one to quit even when the going gets rough. I have seen you overcome so many mental and physical obstacles without giving up. This journey is not always an easy one but we have watched you persevere and have seen you grow in so many ways. You are an absolute asset to the box and we thank you dearly for your commitment to us.
Miss Gwen: Our tattoo'd beauty! I have to admit that tears come to my eyes when I think about all that you have been through over these last two years, we just hope that you felt our support along the way. You are an amazingly strong woman that is so selfless. You instantly make people around you feel at home. Your energy is so calming and your work ethic is amazing. We have seen you grow tenfold in our box, both physically but more importantly mentally. You are an absolute blessing to have in our CF family. Thank you for allowing us into your life.
Miss Kim (Peters): Oh Kim! I can remember your first few classes with us like they were yesterday. You were so shy and timid, never thinking you could "do it". Boy did you prove yourself wrong! The thing about you Kim is that you never stop putting one foot in front of the other. You are so dedicated to your healthy lifestyle and it is an inspiration to all of us. What an example you are to your 3 daughters! You're always looking for ways to improve and we just love that about you. Your hard work has paid off in so many ways and we are so thankful that you have also allowed us into your life.
Miss Sherilyn: We could not be more proud of you! Not only is your physical appearance completely changed from 2 years ago but you have come out of your shell my sweet friend. You are truly an inspiration to all of us. Your determination and dedication is priceless. Your quiet way of leading by example has taught me so much. You truly make us all want to be better people. Thank you for walking through our door, we always knew you were born to do this.
Miss Kathy: Your smiling face is always such a blessing to see! For a girl who never did anything athletic, you coulda fooled us! Your strength is incredible both inside and out. Never a complaint out of your mouth. You are yet another example of walking the walk. You never cease to amaze us with your constant improvement and PRs. Thank you so much for your dedication and positive spirit.
At the end of the day, we can honestly say that moving ShopGym, as sad as it was at the time, from Johnny's farm to town was one of the BEST decisions that we ever made. We have all made friends that we truly consider family. When things are rough and I don't know what to do, I head over to the box and know with every fiber in me that if I stick with these people and trust in their love and genuine concern for me, everything is going to be just fine. I know that I speak for all of us coaches when I say you all (not just the above 6) have changed us and taught us so much. From the bottom of our hearts, thank you! Without all of you, there is no us.

**We hope and pray that we have not forgotten anyone that was in our initial Intro Class because that would put a HUGE damper on this blogpost.

CamWODia
On March 22, 2014 we will be holding a fundraiser for ABC's and Rice . This is a fantastic organization run by a fellow Canadian that is completed funded via donations. Their mission statement is "No child forgotten" and they are committed to this mantra. They keep children in school by subsidizing the student's families with food. Madi will be heading out there again in May (along with Jak and her sister Jessie) to volunteer again. This fundraiser is NOT to support the trip; all funds will be wired directly to ABC's and Rice for their farm and school. Please consider supporting us at our wod Saturday, Mar. 22. Kid's WOD goes down first @ 9:00 am. All donations over $25 will receive a free shirt. Thanks in advance for your support! Here's a little background video for your viewing pleasure :)

Imagine
Tomorrow we will not be wodding in the box, but rather (hopefully) participating in some way, shape or form in the Imagine Run. For those of you not familiar with Imagine, it is an extremely well-run fundraiser put on every year in memory of those we've lost to suicide and in support of mental health. Fighting the stigma of mental illness is one of their main priorities and they do a very good job of it. The more we speak out about mental health, the less alone those suffering from it will feel. Fight the stigma!
If you have not already committed to run or volunteer, I know that we won't turn away any offers of help along the Stott Mile. Please email me (crystal@crossfitniverville.com) if you'd like to man our mile to cheer on the runners or hand out water etc.
Thanks to everyone for their support! Good luck to all the participants.

GRAND OPENING!
What a year! To say that it's been a whirlwind would be an understatement. Not to repeat all of the information and updates we mentioned in our newsletter, but MAN, we have been BUSY!
Affilation was a huge step for us and a leap of faith, and our little community has encouraged us every step of the way and we, the coaching team, want to extend a huge thank you for your support as we move forward.
I love our ShopGym family. I can honestly say that I have learned something from each and every person I have coached alongside with and had the opportunity to coach. I have made numerous friends across this CrossFit community and have been blessed and enriched by this whole experience. I want to extend my personal thanks to all of my co-coaches who put up with me on a daily basis. You guys are all totally awesome human beings and I love you!
Tomorrow we celebrate! We celebrate your faith in us, your support, your hardwork, your dedication. We celebrate struggles, hard times, bad days, but always the commitment to being better at life, better in our relationships, better to ourselves. The journey is still ahead of us, but take a moment to realize how far you've come and how much more you will achieve.
“It shouldn’t be easy to be amazing. Then everything would be. It’s the things you fight for and struggle with before earning that have the greatest worth. When something’s difficult to come by, you’ll do that much more to make sure it’s even harder – or impossible – to lose.” ―Sarah Dessen

RACHEL'S WOD
RACHEL WOD: Friday, May 24th at 7:00pm
As most of you know, Rachel is having some major health issues right now and will be heading to Calgary next week for brain surgery. I won't go into details as I know Rachel is a private person and I want to respect that. I also know that she is a fighter as I've coached her through many a wod and have seen how determined and strong she is.
We have decided to do a run/walk/bike/rollar blade WOD on Friday evening at 7pm. This event is not going to be anything fancy, just something to show our love and support for her and her family. There will be a donation box on the red shelf at ShopGym that night to help cover travel costs but please don't feel any pressure. This is a family and community event so feel free to bring your kids.
**This event is open to anyone who would like to show their support. You do NOT have to be a ShopGym member to participate.
See you all then!

No pain, no gain??
It all started with one simple article in Men’s Health Journal, a man who was looking for something different to do at the Globo Gym and 10 different published WODs. Fast forward a couple years and a purchase of a property with a 5000 sq. ft vacated chicken barn, a friend who was easily convinced to try something different and a few of his friends that wanted to come along for the ride. Boxinga! ShopGym was birthed.
How exciting to be a part of this! I am overwhelmed with gratitude to be involved in something that is so life changing for anyone who is willing to put themselves out there, break down their walls and continually move forward.
Since our move into town, SG has exploded! We are constantly and consistently receiving emails from people asking what the heck we are doing in that old building by the tracks, why are we flipping tires on the boulevard and how can they become a part of it. Awesome!
Herein lies the tricky part. Growing pains!
Growing pains are defined as: an organization experiencing temporary difficulties and/or problems at the beginning of a particular stage of development
Yep, that about sums it up. I always tell my fellow Admins that these are great problems to have. We are growing! We are sharing this wonderful thing that was shared with us back at the barn. Paying it forward. We are being allowed to influence and walk alongside people that truly are looking to be better people, physically and psychologically. Denying someone of this as we grow just seems so wrong. This is absolutely amazing and so precious. Precious because it means that another human being is willing to trust us/me with their insecurities and vulnerabilities and that is something that I know I can speak for ALL of us Admins/Coaches when I say that we DO NOT take that responsibility lightly.
With any growth comes pros and cons. Decisions that need to be made for the whole of the community. Decisions that need to be made so that we can all continuously grow. How to add in more classes when it's all on a volunteer basis? How to add more space or use the space we have to the utmost efficiency? How to keep everyone happy? (Ok, that one is just me. My battle. My weakness. My downfall. Whole other post. #weakestlink) But at the end of the day, the most important question is, how to encourage every single member to keep fighting the fight whatever that may be in our/their life. We are all fighters. We are not victims.
We definitely don't have all the answers but are meeting regularly and communicating with each other on a daily basis dialoguing all types of different scenarios to make things work. I have learnt so much over these last 9 months and am SO up for the task of strategizing on how to make things better as we grow. 9 months ago I probably wouldn't have been anywhere near thinking I could contribute anything to this kind of venture. Today, I feel empowered to do just that. Contribute. I owe that to SG and my SG family.
So to sum up this post I just want to thank everyone for being patient through these "pains", thank you for giving us grace and trusting us to make wise decisions based on the betterment of our entire SG family. You are all very important to us and we want you to know it!
And remember my friends...TRAIN HARD, EAT CLEAN AND BREATHE FIRE!
How can you tell I'm the only non-type A coach?! #mushymuch?
**I want to dedicate all hashtags in this post to coach Mitch as I know how much she LOVES them and of course, the "boxinga" is there for T-Rev because he would expect no less.

Valentine's Day Massacre
Team competitions are a great testament to community. If you have never watched one, go to the games website and check them out. The teamwork is amazing and there's nothing like finishing a terrible workout with friends beside you! And to watch a competition in person is even more exciting.
Crossfit 204 is hosting their team competition aptly named the Valentine's Day Massacre tomorrow and ShopGym will have a team represented in the competition consisting of Mitch, Crystal, Terryl, & T-Rev. This is our first Rx team competition that is not for charity or "fun", so our goal is to represent ShopGym well and finish every workout. The day will be grueling (six, count 'em, six events) and the team would really appreciate any support you can throw our way. Even if you can't stay all day but could maybe catch one or two events, it would mean the world to us. Any and all cheering and encouragement will be appreciated!
If you can't make it, you can follow our progress online at the 204 website. Hope to see (& hear you) there!!

I Ain't Waitin' on the World to Change so SHUT IT John Mayer
Webster's Dictionary defines CHANGE as:
a : to make different in some particular
b : to make radically different
c : to give a different position, course, or direction to
CHANGE has been on my mind lately. A wise man once told me that "if you're not changing, you're dying". I think this can be applied on so many levels in one's life.
In the XFit world we are told time and again to embrace the suck! I think the same goes for the change. For someone like myself who feels the most comfortable when there are no surprises and things/events are planned and organized, change is not always welcome. Who am I kidding, it's almost NEVER welcome. When I feel the inclination that something is about to change I instantly get on the defensive side and think of all the negative results that it will have. This I have discovered is not always the case.
About a year ago right around now, I decided that I was going to make a change, as much as I was procrastinating and putting things off, I knew it was time to get serious. I had been to JN's barn off and on the year previous and never really committed to being serious about change until a very close friend (ok so maybe it was my sister) pretty much told me that if I wasn't willing to invest my time and energy into being committed, not to be surprised when others weren't willing to invest their time and energy into me. BAM! What an eye opener for me! I absolutely NEEDED the right people in my life to invest in me, to coach me, to carry me when I was down and to get in my face and go all Jillian Michaels (although I'd prefer Bob Harper but that's a whole different kinda blog) on me when my internal dialogue was telling me all the reasons why I didn't have the power to finish the WOD, how I was just a fatty and had no business there. This was one of those 'aha moments' that Oprah talks about. I needed to change. Needed to commit. Needed to continually tell myself that I was worth the blood, sweat and tears that it was going to take and believe me there was plenty of all three of those. In the begin of this journey we were still just a small group of crazies that got together and pushed each other to our limits and beyond. We experimented on different WODs together. Shared our PRs. Shared our failures. It's amazing how this thing that we do truly binds us together.
So a year has passed and you know what, I have battled the mental demons and the physical demons and can truly say that I have the business to be there...all the frickin' business in the world! I have now embraced the suck and slowly the change. The box is 'home' to me on really shitty days when the only thing I can muster up energy to do is walk through that door, hopefully get one of those famous 'John Bear Hugs', and know that every drop of sweat is one stress at a time leaving my body. Anticipating the post wod feeling of absolute exhaustion mixed with the knowledge that you truly left it all out there EVERY time.
These people who have travelled this road with me and done so many things for me have such a special place in my heart. Losing any of them sends me into anxiety. I am who I am today because of my ShopGym family and I will be forever in their debt.
Be the change you wish to see in this world my fellow ShopGym peeps and rock today out like nobodies business!

ShopGym's first FrostFit
I thought it best to post while my emotions are still on a high from this amazing event. I have to say that I'm actually a little surprised at how emotional I still feel today. We had three athletes (four including Lynn who is now a member at Undefeated) competing in the 3rd annual event FrostFit. Well, you would think I was the mother to all three of these ADULTS. Could barely sleep the night before, was up way earlier than I needed to be the morning of, excitement like a child on Christmas Eve. Ridiculous! I know.
On the morning prior to the event, one of our athletes had to drop out. It was extremely hard for her to make that decision based on an injury that was progressively getting worse even after physio, chiro, massage and acupuncture. It was a bitter-sweet thing to happen, the bitter part being I was super excited to see her compete as an individual athlete, the events were right up her alley and I knew she would do well. She trained for it. Did all the things she needed to do but unfortunately it was not meant to be this year. So sorry MB.
The sweet part of it being my sister was taking her place. I was so nervous prior to the first event I just knew I had to go pull a Rich Froning/Dan Bailey and go pray with her prior to the event. Prayed for a shoulder of steel as she is also coming off an injury. Prayed that God would fill her with His strength. First event starts. Clean ladder 65, 75, 85, 95, 105, 115, 125, 150. When I saw CS do her first pull, then second, I thought to myself 'smooth as butta'. As I snapped away with my camera, she kept going and moving to the next barbell and I was just slowly filling with emotion. When she hit the last barbell (150#) and I heard DS cheering her on in the crowd I just couldn't keep it in (my eyes are filling with water here as I type this). Emotional much?! She failed on the last pull and ended with about 16 unnecessary deadlifts but I was just so effin' PROUD! On so many levels she is my hero but this is suppose to be a blog for ShopGym so I won't get all biased and sappy here. Btw, she finished exactly middle of the pack in her division and majority of those ladies are half her age. Thanks to the big guy for keeping her shoulder safe!
Then there's JN aka The WodFather. Clearly that name was earned yesterday. I was also incredibly proud of him. I know the nerves were getting the better of him the week leading up to the competition but there really was nothing to fear. It just goes to show that age has nothing to do with it and believe me, he tries to pull that card often. JN, you could've totally ran with the big dogs yesterday and been just fine. I hope that this will be the last of him not realizing how good he really is AND how respected he is in the community of Xfit. I know that I can speak for every single athlete that has ever been a member of our little ShopGym that are we privileged to have or have had a coach like him.
CK. What can I say? You came to us probably not even knowing what you were getting yourself into. I am proud that you stuck to your guns and competed in the RX division with only 7 months under your belt and you totally held your own. Just think of all the things you will be able to master with 12 months of training! You did your best and left it all out there just the way a true ShopGymer would. Proud of you!
The whole day was emotional for so many people. Ms RC from CF Core KTown getting her first Muscle Up x 2 with the crowd going absolutely wild and then just weeping about it immediately after to Mr DE PRing on his clean ladder. Ya know, it really is a funny thing how this community works, I pretty much saw DE at a competition last year at CF204 and saw that he was a little smaller than most of the guys and decided I was going to head over to where he was lifting a sick amount of weight over his head and cheer him on. This guy is like a Chris Spealler. Heart and determination of a warrior. From there I pretty much introduced myself to his girlfriend and loved the energy that came from both of them and decided they were my kinda people. But this is what I love, I don't even feel silly about this. I like them therefore I consider them my friends. Nuff said.

Frostfit Games
Anticipation has been building for the annual Frostfit Games competition being held this Saturday, January 19th at Crossfit Winnipeg. But this year's competition is especially exciting for us because we will have three of our very own competing in this event. Best of luck to Mel, John, and Chris (and Lynn!) who we know will represent us well. If you have some time, please plan on coming down to cheer our competitors on. I know they will appreciate the support. All information and heat schedules can be found on the Frostfit website.

Merry Christmas!
The ShopGym coaches want to send out a merry Christmas to all of our ShopGym family! We've had a lot of changes and seen a lot of growth this past year and we want to thank each and every one of you for coming alongside us in this journey. We appreciate the patience as we've gone through some growing pains and have enjoyed seeing the comaraderie and relationships develop as we've shared in triumphs and defeats. ALL of you have made huge strides this year and we'll bet each and everyone of you is doing AT LEAST one thing that you never thought you would be able to do. You should all feel proud of your accomplishments!
That being said, here is tomorrow's workout:
Be kind to one another. Laugh out loud. Enjoy your family and friends. Reach out to someone who is hurting or lonely. Count your blessings.
Peace to all of you and have a very merry Christmas!

Throwing down the gauntlet
I saw this quote today and decided, after way too long of an absence, to post what's on my mind. The words in this quote are SCREAMING at me and have validated what I've been thinking about over the last two weeks. It's time to step it up.
A few weeks ago we were in the box at noon and DUs were on the board, one of our athletes was quickly trying to figure out how many singles would be the modification as DUs were something that she couldn't even imagine doing 30 of. It brought me back to the first time I decided that modifying with singles just wasn't an option anymore. I had been a member of ShopGym for some time and I knew it was time to take that ugly, uncomfortable, hard step and rock them out. I also knew that in order to do this I would have to kick that little voice in my head straight in the ass and say "I WILL do this because I CAN do this so shut the hell up!" One more thing I knew was that my coach would probably have to lock up with me still working on round 1 of a 12 min AMRAP and I had to be okay with that. Truly okay with that. I had to promise myself that this wasn't going to send me into a spiraling downhill self worth UFC fight, me versus moi!
Perhaps it's these steps in my ShopGym journey that make me hate timed based W O Ds or A M R A Ps because to me at this point in my head, time means nothing. There I said it. No offense to those that are more advanced with the movements and such, right now I'm talking about myself only, so chase the clock like nobody's business my friends and I'll be the first to cheer you on. My point is that sometimes we get in a zone where we are just moderately uncomfortable and we don't want to push harder. True story peeps! I'm guilty of this on quite a few levels in the box. I want to be able to do all the moves 'unmodified'. I want to someday RX the W O Ds but I have to realize that this does not come over night nor does it come with me being okay to just stay in my moderately uncomfortable place. One needs to push themselves beyond their comfort zones to see, feel, reap the success that lies beyond.
My challenge for every one of my ShopGym family members is to CHALLENGE yourself just a little bit more. Break out of that comfort zone and even if you know that this will mean that it will slow you down or you'll be the last one to finish. Take it from someone who knows what it's like to be slow/last, who really gives a shit, you get over it pretty quick!
~ I don't believe you have to be better than everybody else. I believe you have to better than you ever thought you could be. Ken Venturi
Sidenote: The athlete that didn't think she could do. DID IT that day! Took her a little longer but she did it and in my books that's really all that counts :)

Highway to Hell or should I say Highway of Hell
So I was creeping my niece's pinterest boards this evening and came across this one that I thought was so fitting to what the last couple days have been for me in the fitness aspect of my life.
Ever have one of those days when you're a bit down and having a "party for one" in the pity department? Well that was me on Saturday so I decided to use the best endorphin booster that I know of. Exercise! Strapped on the old running shoes and headed out to sweat my badittute out. Tunes cranked. Began by walking at a fairly brisk rate. Walked a little further than normal. A lot further than normal. Began to jog. Ya know, that running thing, she can be such a moody beeatch when she wants to be. You never know what she's going to throw your way. Those of you that run on a fairly regular basis will know exactly what I'm talking about. One day she's your best friend and you can run like Forrest and the next time she is the devil! Saturday she was Lucifer himself and I felt like I was running on a highway of hell. I ended up going almost 4 miles but it was the WORST RUN EVER.
Why am I telling you this? I'm sharing this story because it applies to so many aspects of our lives. When we're in the box @ ShopGym, there are times when I can let my mind go all the way to the extreme of "I'm the worst, slowest, crappiest ShopGym athlete ever!" when really all it was was I didn't get more than 1 pullup on the black band. Big deal! It's only 6 months ago that I was on ORANGE!
If we allow our minds to go to these places where we let "one bad workout make us feel like the worst athlete that ever lived" we are destined to fail. The mind or the mental game is by far the biggest aspect of what we do, how we do it and why we do it.
I decided after my run to just forget about it and move on. If I never run again...oh darn *insert sarcasm*. The point here is that the decision I made to keep plugging along and allow myself to have a crappy run gave me the permission to move ahead mentally and when I got a message from a friend to workout on Sunday morning, I was totally ready to dive right in because I wasn't festering on "being such a loser" the day before. Bonus to all this was that I got to work out with a good friend and I got to share my new PR of a 65lb SNATCH with him. What good is a PR if you can't share it right?! Just thankful that I was in a mental space to enjoy it!
Like success, failure is many things to many people. With positive mental attitude, failure is a learning experience, a rung on the ladder, a plateau at which to get your thoughts in order and prepare to try again. ~ W. Clement Stone
Keep putting one foot in front of the other my ShopGym friends :)
